You can build stronger, more developed glutes at home with almost no equipment. The glutes respond to two things: progressive resistance and quality contractions through a full range of motion. Resistance bands, a set of ankle straps, a barbell pad and some ankle weights let you hit every glute movement pattern — hip extension, abduction and hip thrusting — right in your living room. This guide gives you a warm-up, six exercises with sets, reps and form cues, a sample weekly split, and the exact in-stock gear and supplements for the job. Warm-up (5–8 minutes)
Do not skip this — warm glutes fire harder and protect your lower back. Loop a light band just above your knees for all of these.
- Banded glute bridges — 2 × 15, slow squeeze at the top.
- Banded lateral walks — 2 × 12 steps each direction.
- Bodyweight good mornings — 2 × 12 to open the hips.
- Fire hydrants — 2 × 12 per side.

The 6 exercises
1. Hip Thrusts
Sets & reps: 3–4 sets of 8–12 reps
- Sit on the floor with your upper back against a couch or bench, feet flat and hip-width apart.
- Drive through your heels and push your hips to the ceiling until your torso is parallel to the floor.
- Squeeze the glutes hard for 1–2 seconds at the top, then lower under control.
- Load it with a dumbbell, kettlebell or a hip-thrust belt across the hips — a barbell pad keeps it comfortable.

2. Glute Bridges
Sets & reps: 3 sets of 12–20 reps
- Lie on your back, knees bent, feet flat and close to your glutes.
- Loop a band above the knees and press outward slightly the whole set to keep tension on the glutes.
- Lift the hips, pause at the top, and avoid arching through the lower back — the movement is all hips.
- Add ankle weights or a dumbbell on the hips to progress.



3. Cable / Band Kickbacks (Glute Kickbacks)
Sets & reps: 3 sets of 12–15 reps per leg
- Anchor a resistance band low (a door anchor or a heavy piece of furniture) and attach a padded ankle strap.
- Keep a slight bend in the standing knee and hinge slightly forward at the hips.
- Drive the working leg straight back, squeezing the glute — do not arch the lower back to gain range.
- Slow the return; the negative is where a lot of the work happens.

4. Banded Lateral Walks & Abductions
Sets & reps: 3 sets of 12–15 steps each way
- Place a loop band just above the knees (harder) or around the ankles (easier).
- Sit into a quarter-squat and take controlled side steps, keeping tension the entire time.
- Keep toes pointed forward and do not let the knees cave in.
- Great as a finisher — chase the burn on the outer glutes (gluteus medius).



5. Banded Romanian Deadlifts (Hip Hinge)
Sets & reps: 3 sets of 10–12 reps
- Stand on the middle of a long band, holding the ends (or use a band with handles).
- Push the hips straight back with a soft knee bend, keeping the back flat.
- Feel the stretch in the hamstrings and glutes, then drive the hips forward to stand tall.
- This trains the glutes and hamstrings together and reinforces a strong hinge pattern.



6. Bulgarian Split Squats / Frog Pumps (Finisher)
Sets & reps: Split squats: 3 × 8–10 per leg | Frog pumps: 2 × 20–25
- Split squats: rear foot elevated on a couch, drop straight down, drive through the front heel.
- Add ankle weights or hold a dumbbell to progress the split squat.
- Frog pumps: soles of the feet together, knees out, pump the hips up and squeeze — a loop band adds tension.
- Use gliding disks for reverse lunges if your floor allows — a smooth, controlled option for the knees.



Sample weekly split
Glutes recover well and can be trained 2–3 times per week with a day of rest in between. A simple, effective week:

Progress by adding reps, then resistance (heavier band, more weight), then sets over the coming weeks. Keep the last 1–2 reps challenging but clean.
